I am looking to encode an AVI to 699 / 700mb with Virtual Dub but it is hard to tell or set up the file size I want. Is there a guide I can use to help me get to my goal ? The AVI in question says PAL when using MediaInfo. I tried converting it with AVI Recomp but the playback turned out to be choppy & slow

Use a bitrate calculator. I like Vcalc. Just make sure you correctly include both audio and video bitrates when setting up the encoder, and two-pass will be more accurate than a single pass.

Go into the Compression settings (under the video and audio menus respectively)
